Build Strength, Master Technique & Periodize Your Grip
Why every serious lifter should master the “deadlift of the upper body”—and how proper technique, progressive loading, planned grip variation and the Swissies-SP handles can keep you getting stronger for years.
Most serious lifters have a list of exercises they consider non-negotiable: the squat, press, deadlift and row. I would add one more to that list—the pull-up.
I’ve called the chin-up and pull-up the deadlift of the upper body for years. It is one of the highest-return exercises you can perform, combining the back, arms, shoulders, scapulae, grip and trunk in one demanding movement. Unlike a machine exercise, it also provides a very honest measure of relative strength. You are not moving a carefully selected weight stack; you are moving yourself.
That is why I believe some form of chin-up or pull-up belongs in virtually every serious lifter’s program, assuming there is no medical or orthopedic reason to avoid overhead pulling. But like every great exercise, there is a big difference between simply doing pull-ups and doing them well.
Technique matters. Progression matters. Grip matters. And eventually, periodization matters.
If you attack the same variation with the same grip and loading pattern month after month, progress can stall while your elbows, wrists or shoulders accumulate the same stress over and over. The solution is not to abandon the pull-up. The solution is to train it intelligently.
The Pull-Up Is a Primary Exercise, Not an Afterthought
Think about what happens during a properly performed pull-up. Your shoulder blades must organize themselves against the rib cage, the shoulders extend and adduct, the elbows flex, and the lats, teres major, trapezius, rhomboids, biceps, brachialis, brachioradialis, forearms and trunk all contribute.
That is a lot of training economy from one movement.
Research comparing pull-ups, chin-ups and other grip variations confirms substantial involvement from the major muscles used in vertical pulling. Changing the grip can shift the relative contribution of individual muscles—for example, a supinated chin-up generally asks more of the elbow flexors—but the entire family remains a demanding multi-joint upper-body exercise.¹˒²
That is how I prefer to view grip selection: not as a competition to discover one perfect grip, but as another programming variable.
We periodize sets, repetitions, load and tempo. It makes sense to periodically change grip orientation as well.
Pull-Up vs. Chin-Up: Know What You’re Training
For the purposes of my programming, I use a simple distinction: a traditional pull-up uses a pronated, or palms-away, grip, while a traditional chin-up uses a supinated, or palms-toward-you, grip. Neutral, semi-pronated, semi-supinated and mixed grips fall somewhere between those conventional definitions, and I generally identify them by their specific grip orientation.
In everyday gym language, the terms are often used interchangeably, and that is not worth getting hung up on. What matters is understanding that forearm position changes the mechanics of the exercise and can alter muscular contribution and joint stress.
No single grip needs to dominate your training year-round. Full supination can be an excellent option for involving the biceps and lats, while pronated, neutral and angled positions give us useful alternatives. Grip selection should reflect your training goals, current phase and how your joints respond.
And no matter which grip you select, one rule remains unchanged:
No grip can compensate for poor technique.
How to Perform a Pull-Up Properly
One of the most common mistakes I see is turning a back exercise into an arm exercise. The lifter grabs the bar, bends the elbows as hard as possible and tries to drag the chin upward. Before long the arms are exhausted, the shoulders are shrugging, the body is swinging and the lats never really get the message.
As I discussed in Learn to Use Your Back When Doing Chin-Ups, the movement should begin with the back.
1. Establish a Strong Starting Position
Hang from the bar with your elbows fully extended and your body controlled. Do not violently jerk out of a completely relaxed shoulder position. Organize the shoulders first and prepare the upper back to produce force.
2. Initiate With the Shoulder Blades
Before thinking about bending your elbows, think shoulder blades down and in. That initial scapular movement helps engage the larger muscles of the back rather than immediately asking the biceps to do everything.
3. Drive the Elbows Down and Back
Once the back is engaged, drive the elbows toward your sides and slightly behind you. I prefer this cue to simply telling someone to “pull yourself up.” Your body rises because your elbows are moving down, and that small change in intent can dramatically improve what the lifter feels.
4. Stay Tight
Avoid turning the repetition into a gymnastics routine. Excessive swinging, kicking, twisting or craning the chin toward the bar may help complete a rep on paper, but it changes the exercise. Keep the trunk controlled and let the upper body produce the movement.
5. Finish the Rep
Continue pulling until your chin clearly passes the level of the bar. Do not shorten the range because the set is getting difficult. If you cannot complete the repetition properly, the set is finished.
6. Control the Descent
The eccentric portion is not dead time. Lower yourself smoothly until the elbows are fully extended again, reset the shoulders and begin the next repetition.
Every rep should have a clear beginning and a clear end.
Quality Beats Quantity Every Time
There is nothing impressive about performing 15 pull-ups if the final eight deteriorate into half-reps, swinging and survival. I would rather see repeated sets of three or four perfect repetitions than a high-rep set where range of motion steadily disappears.
That was the point behind Pull-Ups Done Right. Instead of forcing three or four sets of 10 ugly repetitions, break the work into more sets of fewer high-quality reps. Ten sets of three can be a much better strength session than three sets of 10 when those final repetitions no longer resemble the exercise you intended to train.
Do not sacrifice quality for quantity. A rep count has little value if the repetitions themselves are poor.
Can’t Perform a Pull-Up Yet? Earn It With Eccentrics
If you cannot perform a full pull-up or chin-up, the exercise is not off limits. You simply need an appropriate progression, and one of my favourite methods is eccentric training.
In Chin-Ups: Before and After Eccentric Training, I documented the progress of a 15-year-old client named Joseph who initially struggled to perform a single chin-up. We used eccentric chin-ups for 5 sets of 2 reps with an eight-second lowering phase. He stepped onto a bench to reach the top position, released his feet and lowered himself under control.
Once he could complete all five sets successfully, we gradually added weight. After five training sessions, he had progressed from one unassisted chin-up to six full-range repetitions. That is one individual case—not a promise that everyone will progress at the same rate—but it demonstrates what intelligent progression can accomplish.
A Simple Beginner Pull-Up Progression
Stage 1 — Eccentric Repetitions: Perform 4–5 sets of 1–3 controlled negatives, taking approximately 5–8 seconds to lower yourself.
Stage 2 — Full-Repetition Singles: Once you earn your first clean rep, practice quality singles instead of repeatedly training to failure.
Stage 3 — Accumulate Repetitions: As singles become comfortable, build total volume through small sets such as 8 × 2, 6 × 3 or 5 × 4.
Stage 4 — Build Repeatable Sets: Work toward multiple sets of 5–8 full-range repetitions.
Stage 5 — Add External Resistance: Once bodyweight pull-ups are solid and repeatable, add a small amount of load with a chin/dip belt.
The reward for completing the prescribed work with good form is more resistance. That is progressive overload.
Don’t Just Add Reps—Add Weight
At some point, endlessly chasing more bodyweight repetitions becomes increasingly endurance-oriented. If strength and muscle are the primary goals, begin loading the movement.
In Get Strong on Chin-Ups and Dips, I used a simple progression: complete all prescribed sets successfully, then add 2½ pounds at the next session. Small increases add up, and there is no reason to hang a 45-pound plate around your waist before you have earned it.
The same rules still apply when the movement becomes weighted: full range, controlled repetitions and no garbage reps. Adding weight to poor technique does not transform it into good training—it simply makes the mistake heavier.
The Pull-Up Periodization Blueprint
Once basic technique and strength are established, grip variation becomes a useful part of long-term programming.
In my original Periodization Blueprint for Chin-Ups and Pull-Ups, I laid out a simple six-month rotation:
- Pronated
- Neutral
- Supinated
- Semi-pronated
- Semi-supinated
- Mixed
Complete the six phases and then repeat the cycle.

The purpose is not random exercise variation. The movement pattern remains essentially the same while the hand and forearm position changes. Each month gives you enough time to become proficient with that grip, progressively overload it and experience its particular feel before moving on.
General periodization research supports intelligently varying training variables over time, although no study has established this exact six-grip sequence as uniquely superior.³ This is a programming system developed from practical experience: enough consistency to progress, enough variation to avoid doing the identical version indefinitely.
Month 1 — Pronated Grip
Begin with the traditional pull-up. This is an excellent phase for reinforcing technique and learning to initiate the movement with the back. Use a grip width that allows strong mechanics rather than automatically going as wide as possible.
Progress the exercise according to your current level—bodyweight for developing lifters and external resistance for stronger trainees.
Month 2 — Neutral Grip
Rotate to a palms-facing position. Neutral-grip chin-ups often feel comfortable at the wrists, elbows and shoulders and provide a useful change without dramatically altering the movement.
Continue progressing your load or repetitions rather than treating the grip change as an excuse to start over.
Month 3 — Supinated Grip
Now turn to the classic palms-toward-you chin-up. The supinated position places greater emphasis on the elbow flexors and can be an excellent back-and-biceps builder.
If this position bothers your wrists or elbows, do not force it. Grip rotation is supposed to expand your options, not make you train through joint irritation.
Month 4 — Semi-Pronated Grip
A semi-pronated grip places the hands at an angle between fully pronated and neutral. This is one of my favourite pulling positions and works particularly well with the Swissies-SP handles.
You retain a strong line of pull while changing the stress placed on the wrists and elbows. For many lifters, the angled handles simply feel natural.
Month 5 — Semi-Supinated Grip
Reverse the angle and work in a semi-supinated position. This gives you some of the feel of a traditional chin-up without locking the hands into full supination.
Years ago, I created this position by draping an EZ-curl bar over a power rack. It worked, but the setup was awkward. Angled pull-up handles make it far more practical.
Month 6 — Mixed Grip
Finish the cycle with a mixed grip, with one hand pronated and the other supinated. Alternate which hand uses which orientation from set to set so that one side does not always perform the same role.
This final phase introduces an asymmetrical challenge before you return to Month 1 and begin the sequence again.
Over the course of a year, you will perform each grip twice. The exercise remains a staple, but the exact stress is periodically adjusted. That is the key: consistency without monotony.
Semi-Pronated Pull-Ups and the Swissies-SP Handles
For many lifters, a fully pronated grip can feel restrictive while full supination can eventually become uncomfortable at the wrists or elbows. A semi-pronated or a semi-supinated position provides a useful middle ground by allowing the hands to sit at an angle rather than being locked directly forward or backward, respectively.
Years ago, I created this setup by draping an EZ-curl bar over the top of a power rack. It worked, but it was not exactly elegant. Then I discovered the Swissies.
The Swissies-SP are angled pull-up attachments designed to create semi-pronated or semi-supinated hand positions. They can be positioned at different widths on a standard pull-up bar, which makes them especially useful for the six-month grip rotation described above.

In the video above, I’m performing semi-pronated pull-ups with the Swissies-SP handles. Their biggest advantage is not that they somehow turn the pull-up into a completely different exercise; it is that they make grip variation simple.
You get an angled hand position, adjustable grip width, easy setup on a standard pull-up bar and a portable tool that can live in your gym bag. Instead of needing a dedicated multi-grip station, you can change the hand position on the bar you already have.
I originally explored the same concept using an EZ-curl bar in Semi-Supinated Chin-Ups. The Swissies-SP make that idea considerably more practical.
They do not replace proper technique. They make proper programming easier.
Grip Variation Is a Tool, Not a Gimmick
Changing from pronated to neutral or angled grips does not transform the pull-up into an entirely different exercise. Research examining pull-up variations generally shows that the major pulling musculature remains highly active across the different positions, although the relative contribution of individual muscles can change.¹˒²
That is good news because it means you do not need to search endlessly for the mythical “best” pull-up. Choose grips that fit your current training objective, allow clean technique, feel good on your joints and let you progressively overload the movement.
The best grip is not necessarily the one that produces the most impressive EMG chart. It is the one that allows you to train hard, progress and remain healthy enough to keep training.
Common Pull-Up Mistakes
Even a good program cannot rescue poor execution. Watch for these common errors:
- Pulling with the arms first. Set the shoulder blades before aggressively bending the elbows, then drive the elbows down and back.
- Shrugging toward the ears. Do not begin each repetition with the shoulders elevated and uncontrolled. Organize the shoulders before you pull.
- Swinging and kicking. Momentum may get you over the bar, but it changes the stimulus. If strength and hypertrophy are the goals, control the body.
- Cutting the range of motion. Halfway down is not a complete repetition, and neither is stopping with your forehead at the bar. Use a repeatable full range.
- Going unnecessarily wide. Wider is not automatically better. Choose a width that allows strong mechanics and comfortable shoulders.
- Adding weight too early. Own the bodyweight movement before loading it.
- Using one grip forever. The body adapts to repeated stress, and the joints experience that repeated stress too. Rotate intelligently.
- Taking every set to failure. Most training sets should end before technique deteriorates. Save true max-rep efforts for occasions when you actually intend to test.
How Often Should You Train Chin-Ups and Pull-Ups?
Frequency should reflect your current ability and the amount of stress the exercise creates.
If chin-ups or pull-ups are a weakness and you are actively trying to improve them, I generally recommend training the movement twice per week. That gives you more frequent practice and more opportunities to accumulate high-quality work without forcing everything into one session.
Both workouts are chin-up or pull-up workouts. I do not designate one as a “strength day” and the other as a “volume day.” Stay within the rep range appropriate for your current phase, use good technique and gradually improve your performance from session to session.
A beginner working on eccentric chin-ups, for example, might perform the same controlled progression twice during the week with several days between sessions. Someone who can already perform multiple full repetitions might use the same grip twice weekly and progressively build repetitions or load within the prescribed range.
As strength improves and external loading becomes substantial, the equation changes. A lifter performing heavy weighted pull-ups places far more stress on the elbows, shoulders, upper back and nervous system than a beginner practicing bodyweight repetitions. For a strong lifter using heavy loads, once per week is often enough.
The goal is not to accumulate frequency for its own sake. It is to use enough exposure to improve without exceeding what you can recover from.
Need to get better at chin-ups? Practice them twice a week.
Already very strong and loading them heavily? Once a week may be all you need.
Where Do Pulldowns Fit?
Lat pulldowns and machines are excellent tools, and I use them. They allow different loading options and can complement a well-designed back program.
But if you are physically capable of performing pull-ups, I would not automatically let machine work replace them. Moving your body through space creates a different coordination and relative-strength challenge than moving a cable stack.
Use pulldowns to complement your pull-ups—not as an automatic substitute for them.
The Long Game
When I look back at the clients I have trained on chin-ups and pull-ups, the same pattern keeps appearing. The people who improve are not necessarily the ones who try hardest during one heroic workout. They are the people who practice consistently, control their repetitions, progress gradually, change the stimulus when appropriate and respect their joints.
That is how someone goes from zero pull-ups to one, one to five and five to ten. It is how bodyweight becomes weighted and how a beginner becomes strong.
There is no magic grip, rep range or attachment. There is simply good training applied consistently over time.
The pull-up deserves to be treated like a major lift. Learn the movement, use your back, control the eccentric, earn every repetition and add resistance when you are ready. Rotate your grips rather than hammering the same joint angles indefinitely.

Build your squat. Build your press. Build your deadlift.
But do not neglect the deadlift of the upper body.
A serious lifter should be able to move iron. A complete lifter should also be able to move their own body.
